The most underrated nutrient in your diet: why fiber deserves more credit

If you had to guess which nutrient does the most for your long-term health, fiber probably isn't the first thing that comes to mind. But look closely at the research, and fiber turns out to be one of the most consistently protective things you can put on your plate — quietly lowering your risk for major chronic diseases and playing a major role in chronic disease prevention.

There is an abundance of high-quality evidence showing that increasing fiber intake can reduce the risk of nutrition-related chronic diseases such as heart disease, type 2 diabetes, stroke, obesity, and certain cancers. In fact, every 10-gram increase in daily fiber intake — a little more than ½ cup of beans — can cut your overall risk of chronic-disease-related death by roughly 10%. Much of this benefit comes down to what fiber actually does inside your body during digestion.

Better heart health

Some types of fiber turn into a thick gel in your gut. This gel slows down how much cholesterol your body absorbs from food and helps carry more cholesterol out through your stool. Because of this, eating more fiber can help lower your cholesterol levels. Zoom out and look at the bigger picture, and studies show that fiber doesn't just lower "bad" cholesterol — it also reduces inflammation and helps lower blood pressure. Altogether, these effects add up to meaningful protection for your heart and blood vessels, making dietary fiber a powerful tool for reducing heart disease risk. In fact, every 10 g/day increase in fiber intake reduces the risk of heart disease by 14% and heart disease-related death by 27%.

Elevated triglycerides — another type of fat found in your blood — often signal metabolic dysfunction. There is some evidence that increasing fiber intake may help lower triglycerides, especially in people diagnosed with type 2 diabetes (T2DM), with weaker but still notable evidence that it may help reduce triglycerides in people without T2DM as well.

Reduced risk for diabetes and better blood sugar control

People who eat more fiber tend to be at lower risk for insulin resistance, a precursor to T2DM. Insulin is the hormone that helps move sugar from your bloodstream into your cells to be used for energy. When your body doesn't respond to insulin properly, blood sugar can stay elevated, which over time raises the risk of health problems like T2DM. This is likely why the data show that people who eat more fiber are at lower risk for developing T2DM in the first place.

In people already diagnosed with T2DM, eating more fiber can help lower blood sugar and improve how the body responds to insulin. It can also reduce A1C, a blood test that reflects average blood sugar over the past two to three months. Once digested, fiber forms a gentle gel in the gut that slows how quickly food moves through the stomach and how fast sugar is absorbed into the bloodstream. This helps prevent sharp blood sugar spikes after meals and keeps you feeling full longer. Certain fibers can also raise levels of a natural gut hormone called GLP-1, which helps the body release insulin more effectively and lowers blood sugar. Altogether, these effects make fiber a simple, natural way to support steadier blood sugar and better appetite control.

Cancer prevention

Diet is one of the more modifiable ways to influence cancer risk, and fiber appears to play a meaningful role. Higher fiber intake is associated with a 22% reduction in overall cancer risk. Looking at specific cancers, there is strong evidence that higher fiber intake can reduce the risk of pancreatic cancer. Fiber has also been shown to reduce the risk of colon cancer, ovarian cancer, and stomach cancer.

Better appetite control and a healthy body weight

A major focus in weight management research has been improving appetite regulation. If we can control food intake, it becomes much easier to reduce body weight — and a better-regulated appetite makes lower food intake far more sustainable. Case in point: appetite-regulating drugs such as GLP-1s (and combination GIP/GLP-1 drugs) are the most effective weight loss medications available today. Those drugs work by delivering high doses of these hormones directly, which is difficult to replicate naturally — but research has taught us other ways to support appetite regulation, and increasing fiber intake is one of them. Fiber improves appetite regulation in several ways:

  • Increases chewing time: more chewing means more saliva and stomach acid production, and some fibers absorb water in the stomach. Both effects cause the stomach to stretch, which helps you feel full.
  • Slows digestion: fiber forms a gel-like barrier in the gut that slows how quickly food moves through the intestines, meaning sugar and fat are absorbed more gradually. This helps prevent the blood sugar crashes that trigger early hunger.
  • Promotes fullness through gut hormones: fiber influences hormones like CCK and GLP-1, which signal satiety and help you feel full for longer.
  • Adds volume without adding calories: fiber lets you eat larger portions while contributing minimal calories, since roughly 60% passes through undigested and only about 40% is fermented by gut bacteria into small amounts of energy. Some of that added volume comes from the fiber itself, and some from its ability to absorb water, which increases meal weight without adding calories.
  • Promotes minor extra calorie loss: fiber may block the absorption of some calories by forming a barrier in the gut that limits how much nutrients physically contact the intestinal lining. One study found that high-fiber diets reduced energy absorption from meals by about 8% compared to low-fiber diets.

Supports a healthy gut microbiome

Fiber has strong, well-supported benefits for gut and overall health. It feeds your beneficial gut bacteria, increasing microbial diversity — think of it like a rainforest, where more species make for a healthier ecosystem. Fiber also supports the production of short-chain fatty acids (SCFAs), which strengthen the gut's protective mucus layer, reduce chronic inflammation, and support immune function.

Probiotic supplements, by contrast, aim to introduce new bacteria strains, but their benefits tend to be short-lived, strain-specific, and limited to certain conditions (such as irritable bowel syndrome with diarrhea, H. pylori infection, and antibiotic-associated diarrhea). We usually don't know which strains are missing from a given person's gut, which makes the effects of probiotics harder to predict. Getting fiber from whole foods — fruits, vegetables, whole grains, legumes, seeds — is generally a better strategy than relying on supplements alone. Whole foods deliver fiber alongside water, antioxidants, and other bioactive compounds that work together to improve digestion, feed gut bacteria, reduce inflammation, and support heart and metabolic health. Supplements can help if you're struggling to hit your fiber goals, but whole foods offer broader, longer-lasting benefits.

Daily fiber recommendation

Multiple studies point to an intake of 25–40 grams of fiber per day as optimal, and the World Health Organization (WHO) recommends more than 25 grams per day as effective for preventing chronic disease.

How to eat fiber responsibly

Fiber is generally very beneficial, but increasing intake too quickly or consuming very high amounts can cause issues for some people. The safest approach is to raise your intake gradually, with plenty of water, and pay attention to a few caveats:

  • GI discomfort: too much fiber too quickly can cause bloating, gas, diarrhea, or even constipation if fluid intake is low.
  • Intestinal obstruction (rare): very high intakes, especially from supplements, can raise the risk in people with narrowing of the intestine (strictures).
  • Medication interactions: fiber — particularly supplements like psyllium — may reduce absorption of certain medications (e.g., thyroid medication, antidepressants, diabetes medications). It's usually best to take them at least 2 hours apart from fiber.
  • Mineral absorption: extremely high fiber intakes (60 grams plus per day) may reduce absorption of some minerals, like iron, zinc, and calcium, though this generally isn't an issue with a balanced diet.
  • IBS and FODMAP sensitivity: some high-fiber foods can worsen symptoms, so personalization matters.
  • GI flare-ups: in conditions like diverticulitis, Crohn's disease, or ulcerative colitis, a temporary low-fiber diet may be advised during flare-ups.
  • Children and older adults: very high fiber intake can cause excess fullness in kids, crowding out other important nutrients, and in older adults it may worsen an already poor appetite.

The bottom line

Fiber isn't flashy, but few nutrients touch as many aspects of long-term health at once — heart disease, blood sugar, cancer risk, appetite, and gut health all improve with higher intake. Most people fall well short of the 25–40 grams per day that the research points to as protective, so the highest-leverage move is usually just eating more whole plant foods: vegetables, fruit, legumes, and whole grains. Get there gradually and with enough water, and fiber is one of the simplest, best-supported changes you can make to your diet.
